How long does it take to adjust to jet lag flying from New York to Tokyo, and what does the daily schedule actually look like?

New York to Tokyo gets called a “13-hour time difference” often enough that most jet lag advice for the route stops there and applies a rough “a day per time zone” rule — which points you toward the slower, harder way to adjust. Here’s what the actual calculation looks like, and the day-by-day schedule that comes out of it.


13 hours isn’t the number that matters

New York sits at UTC-5, Tokyo at UTC+9. The raw gap is 14 hours (13 for part of the year, when New York is on daylight saving time). Most jet lag content treats that raw number as the thing you need to shift across — “you’re 13-14 hours behind, so move your clock forward 13-14 hours.”

But a 24-hour clock doesn’t have to close a gap in one direction. Shifting forward (later — called a delay) and shifting backward (earlier — called an advance) both get you to the same local time eventually, and the body adjusts at different speeds depending on which one you’re doing: roughly 1.5 hours a day for a delay, about 1 hour a day for an advance. When the raw gap is more than 12 hours, closing it the “short way” — in the opposite direction from what the raw number suggests — is faster.

For New York → Tokyo, that means the actual adjustment is a 10-hour delay (shift later), not a 13-14 hour advance (shift earlier). That’s the calculation behind the schedule below.

By day 4 in Tokyo (day 7 overall, counting the 3 pre-trip days) you’re on local time. The strategy throughout is evening light, morning avoidance — because delaying the clock means chasing the sunset, not the sunrise.


The return leg is the harder one

Tokyo → New York isn’t the same trip in reverse. It’s an advance (shift earlier), and advances move slower than delays — about 1 hour a day versus 1.5. Same route, same distance, different direction, different pace:

That’s about 40% longer for the return leg — which lines up with the general rule cited by Harvard Health: eastward travel (which typically requires advancing) is more bothersome and harder to adjust to than westward travel of the same size, because the body has more trouble moving its clock forward than backward. The strategy also flips: instead of chasing the evening, you’re front-loading morning light and protecting the evening from screens and bright light.


If you’re only staying a few nights, don’t adjust at all

For this specific route, full adjustment takes about 4 destination days on top of any pre-trip shifting. If your trip is shorter than that — say, a 3-night business trip to Tokyo — trying to fully adjust is close to pointless: you’d finish shifting right around the time you fly home and have to start over in the other direction.

The better move for a short stay: don’t adjust your clock at all. Keep your home sleep and light schedule, just expressed in Tokyo time — sleep roughly 13:00-21:00 Tokyo time (your normal 23:00-07:00, shifted by the raw offset), function as best you can during the trip, and let your body snap back to normal faster once you’re home, since it never fully left. This is a deliberate trade-off: you’re less sharp during the trip in exchange for a much faster recovery afterward.

How this is calculated

The plan comes from a phase-shift model based on established chronobiology research (Eastman & Burgess and related circadian literature): light exposure timed relative to your body’s core temperature minimum shifts your clock earlier or later, at roughly 1 hour a day for advances and 1.5 hours a day for delays. The calculator always picks the shorter direction when a raw time difference exceeds 12 hours, since a 24-hour clock can close a gap either way. City time zones use fixed UTC offsets rather than tracking daylight saving changes — check your actual travel dates’ time difference before you fly. FAQ

Is New York to Tokyo really a 13-hour time difference?

The raw gap is 13-14 hours depending on the time of year (New York observes daylight saving time, Tokyo doesn't). But 'raw hours' isn't the number that determines your adjustment strategy. Because a 24-hour clock can be shifted in either direction, a 13-14 hour gap is actually shorter to close as a roughly 10-hour shift the other way — delaying your clock (staying up later, sleeping in) rather than advancing it (going to bed and waking earlier). That's the calculation this plan is built on.

Why is the flight home from Tokyo to New York worse than the flight out?

Because the two legs shift your body clock in different directions, and one direction is intrinsically harder. Outbound (New York to Tokyo) is a delay — shifting later — which the body does at roughly 1.5 hours per day. The return (Tokyo to New York) is an advance — shifting earlier — which only moves at about 1 hour per day. Same distance, same number of hours, but the return leg in our calculation takes about 10 days to fully adjust versus 7 for the outbound leg. This matches the well-documented general rule that eastward jet lag recovery takes roughly 50% longer than westward.

Should I try to fully adjust for a short Tokyo trip?

Not if you're staying fewer nights than the adjustment would take — for this route, that's roughly 4 nights or fewer. Trying to fully shift your clock for a 3-night trip means you'd finish adjusting right around when you fly home and start the process over. The better strategy for short stays is to deliberately not adjust: keep your home sleep and light schedule (just expressed in local time), function as needed during the trip, and let your body snap back faster once you're home. Does this account for daylight saving time?

Not precisely — the calculation uses a fixed UTC offset for each city (New York at UTC-5, Tokyo at UTC+9, which doesn't observe DST) rather than tracking daylight saving changes. In practice this means the real time gap is 13 hours for part of the year and 14 for the rest, but the underlying strategy — treat it as the shorter delay shift, not the longer advance shift — doesn't change either way. Check your specific travel dates' actual time difference before you fly.

Does melatonin help with this route?

Timing and whether to use it are medical decisions, not something a calculator should tell you to do. For the outbound (delay) direction, well-timed evening light does most of the adjustment work and melatonin isn't usually the primary tool. For the harder return (advance) direction, some travellers use melatonin in the early evening at the destination to help nudge the clock earlier — but dose and timing should come from a doctor or pharmacist, not a travel article.
